Rice: nutrition per 100 g
Per 100 g, raw milled white rice gives 356 kcal, 7.9 g protein, 78.2 g carbohydrate and just 2.8 g fibre, according to IFCT 2017. It ranks 1st of 14 cereals and millets for carbohydrate and last for iron, calcium, magnesium and zinc, because milling strips away the bran and germ that hold the grain's minerals.
About rice
Rice is the staple for most of India, from Kashmir and the basmati fields of Punjab and Haryana to the boiled-rice belts of Kerala, Tamil Nadu, Bengal, Odisha and the North-East. IFCT 2017 records it as chawal in Hindi, chowl in Bengali, akki in Kannada, arisi in Tamil, biyyam in Telugu, chaula in Odia and cheng in Manipuri, and NNWA's recipe collection uses it in 32 dishes.
It is eaten plain with dal, sambar, rasam, fish curry or rajma; cooked into biryani, pulao, pongal, khichdi and bisi bele bath; ground with urad dal into idli and dosa batter; and simmered with milk into kheer and payasam. Curd rice closes the South Indian meal, and dal-bhat anchors the eastern one.
IFCT 2017 tests three forms. Brown rice, with its bran intact, has 9.2 g protein, 4.4 g fibre and 1.02 mg iron per 100 g. Parboiled rice, the ukda or puzhungal arisi of Kerala, Tamil Nadu and Bengal, is soaked and steamed before milling, and keeps 3.7 g fibre and 0.72 mg iron. Raw milled white rice has the least of each.

Carbohydrate first
Milled rice has 78.2 g carbohydrate per 100 g, 1st of 14 cereals and millets and 2nd of 256 foods. It is an efficient energy source, which is why it pairs best with dal, vegetables and curd that bring what it lacks.

Minerals mostly milled away
White rice ranks 14th of 14 grains for iron at 0.65 mg, calcium at 7 mg, magnesium at 19 mg and zinc at 1.21 mg per 100 g. The bran and germ removed in milling carried most of them.

Brown rice keeps more
Brown rice gives 4.4 g fibre and 1.02 mg iron per 100 g against 2.8 g and 0.65 mg for white. It is still modest beside millets, but the gap is real.

Low in thiamine
Milled rice has 0.05 mg thiamine per 100 g, 13th of 14 grains, covering only about 3 per cent of daily need. Diets built almost entirely on polished rice once caused beriberi for this reason.

- Idli and dosa batter: rice soaked and ground with urad dal, then fermented overnight.
- Khichdi and pongal: rice cooked soft with moong dal, a little ghee and cumin or pepper.

Before you plan around it
Many homes cook rice in plenty of water and drain the starch, which pours away part of the little thiamine and niacin that milling left behind; absorption cooking keeps more. A brief rinse of raw rice is fine, but scrubbing it hard also washes off nutrients. White rice is mostly fast-digesting carbohydrate, so for people managing blood sugar the size of the rice portion and the amount of dal and vegetables beside it matter most. Cooked rice left at room temperature for hours can grow bacteria, so cool leftovers quickly and refrigerate them.

Is brown rice better than white rice?
On fibre and minerals, yes. IFCT 2017 lists 4.4 g fibre, 9.2 g protein and 1.02 mg iron per 100 g of brown rice against 2.8 g, 7.9 g and 0.65 mg for milled white rice. Energy is almost the same, 354 kcal versus 356 kcal.
Is parboiled rice healthier than raw rice?
Slightly. Parboiling drives some of the bran's nutrients into the grain before milling. Per 100 g, parboiled rice has 3.7 g fibre and 0.72 mg iron against 2.8 g and 0.65 mg for raw milled rice, with similar energy at 352 kcal.
Is rice bad for people with diabetes?
Rice is not banned, but at 78.2 g carbohydrate per 100 g the portion matters. A smaller mound of rice with more dal, vegetables and curd slows the meal down. People with diabetes should set rice portions with their doctor or dietitian.
Is rice gluten-free?
Yes. Rice has no gluten, and rice, idli, dosa and poha are safe staples for people with coeliac disease. Packaged rice mixes and seasoned products should still be checked for wheat-based additives.
