This article takes each food in turn, sets out what Indian food composition data and research actually show, and ends with a practical way to eat them. The aim is not to talk anyone out of a winter saag. It is to eat it for the right reasons, in amounts that help.
Is there such a thing as a winter superfood?
No, not in any scientific sense. "Superfood" is a marketing word with no agreed definition, and no single food changes health on its own. What does exist is seasonal eating: foods that are freshest, cheapest and most traditional in the cold months, several of which are dense in nutrients many Indians fall short on, such as iron, folate, calcium and vitamin C. A useful test for any superfood claim is to ask three things. Which nutrient is responsible? How much of the food would you need to eat? And is there evidence from people, not a test tube? Most winter foods pass the first question well and struggle with the third.
Why do Indian winter diets look the way they do?
Mainly because of what the harvest calendar provided, with tradition building explanations around it. In the north, mustard greens, methi, bathua, carrots and radish grow in the rabi season, while bajra and makki stored from the kharif harvest become everyday flour. Sesame and sugarcane are harvested in time for Lohri and Sankranti, which is why til and gur appear together in laddoo, chikki and rewri. In Bengal, date palm sap is tapped only in the cold months to make nolen gur. Ayurveda describes winter as a season of strong digestive fire that tolerates heavier, oilier food. Colder weather also means more hunger for some people, and these dense foods supplied it.
Is bajra good to eat in winter?
Yes, for most people it is a good winter grain. Pearl millet is a whole grain, eaten without its bran removed, so a bajra roti carries more fibre and minerals than one made from refined flour. IFCT 2017, the Indian Food Composition Tables from ICMR-NIN, lists roughly 6 mg of iron per 100 g of pearl millet, among the higher values for Indian cereals. A 2021 meta-analysis led by ICRISAT and NIN scientists placed pearl millet in the intermediate glycaemic index band, lower than milled rice and refined wheat. The idea that bajra "heats" the body has no measurable basis, but its fibre makes it filling. The wider case for millets is covered in millet nutrition.
How much iron does bajra actually give you?
Less than the label figure suggests, because only a small fraction is absorbed. Bajra, like other grains and pulses, contains phytate, which binds iron in the gut. In a 2013 stable-isotope study in Benin, young women absorbed about 7.5 per cent of the iron from ordinary pearl millet meals. Iron-biofortified millet doubled the total iron absorbed, simply by carrying more of it, and a randomised trial in Maharashtra found biofortified bajra improved iron stores in school children within four months. ICMR-NIN 2020 sets the iron requirement for adult women at 29 mg a day, so two bajra rotis help, but they will not correct anaemia alone. The guide to iron-rich Indian foods covers the rest.
Is sarson ka saag as healthy as people say?
The greens are excellent; the butter on top is the part to watch. Mustard leaves, like other dark leafy greens, supply beta-carotene, folate, vitamin K and fibre, and a large 2017 meta-analysis of prospective studies by Dagfinn Aune and colleagues linked higher vegetable and fruit intake with lower cardiovascular risk, with benefits seen up to about 800 g a day combined. Traditional saag is simmered for hours with spinach or bathua, then finished with ghee or white makhan, and some vitamin C is lost in the long cooking. A katori of saag with a teaspoon of ghee is a strong winter meal. A katori with a large lump of butter and two makki rotis soaked in ghee is a rich festival dish. Does til really keep you warm?
No food measurably raises body temperature in the way the phrase suggests, although sesame is a calorie-dense food and any meal produces a little heat as it is digested. What til does offer is real. Indian food tables list whole sesame seeds among the richest plant sources of calcium, at over 1,000 mg per 100 g, along with unsaturated fats, vitamin E and lignans. The catch is portion size and absorption: a tablespoon of seeds weighs only about 9 g, and oxalate and phytate in the hull reduce how much calcium the body takes up. A small til laddoo made with gur, of 20 to 30 g, typically carries roughly 100 to 150 kcal, depending on the ratio of seeds to jaggery.
Is gur a superfood or just sugar?
It is mostly sugar. Jaggery is made by boiling cane juice or palm sap without removing the molasses, so it keeps small amounts of iron, potassium, magnesium and polyphenols that white sugar loses. A 2015 compilation of analytical data on non-centrifugal cane sugar by Walter Jaffé confirmed those minerals and antioxidants are present, but in amounts that vary widely and are small in a normal serving. The calories and the effect on blood glucose are close to those of sugar. A teaspoon of gur in winter tea is fine; eating gur "for iron" is not a sensible strategy. How much amla should you eat?
One fresh amla a day, or its equivalent, is plenty for most people. Indian gooseberry is one of the richest common sources of vitamin C, although published values vary widely with variety, ripeness and storage, and some is lost when it is boiled into murabba or sweetened into candy. ICMR-NIN 2020 puts the vitamin C requirement at 80 mg a day for men and 65 mg for women, which a single fresh fruit can often cover. Research on amla for health outcomes is thin. A small 21-day study in Pakistan found 1 to 3 g of amla powder daily lowered blood glucose and cholesterol in healthy and diabetic volunteers, but it was brief and small, and nobody should use amla in place of diabetes medicine.
Pairing foods so the nutrients reach you
How winter foods are combined matters as much as which ones are chosen. Vitamin C in the same meal increases absorption of the non-haem iron in grains, pulses and greens, while tea, coffee and calcium-rich foods taken with the meal reduce it, a pattern Richard Hurrell and Ines Egli described in their 2010 review of iron bioavailability. So amla chutney, a squeeze of lime, guava or tomato alongside bajra roti and saag is a better choice than a cup of chai with it. Carotenoids in greens and carrots need some fat to be absorbed, which is one sound reason for the tadka and the spoon of ghee. Fermenting batters and sprouting pulses also lower phytate.

Small changes to how a winter meal is assembled change how much of its iron, carotene and calcium the body keeps.
Add vitamin C to iron-rich meals
Serve amla chutney, lime, guava or tomato with bajra roti, saag and dal to help the body absorb non-haem iron.
Move tea and coffee away from meals
Drink chai an hour before or after lunch and dinner, since its polyphenols reduce iron absorption.
Keep a little fat with greens and carrots
A teaspoon of ghee or oil in the tadka helps carotenoids get absorbed without turning saag into a rich dish.
Sprout, ferment or soak where you can
Soaked and sprouted pulses and fermented batters carry less phytate, leaving more minerals available.
Rotate rather than repeat
Swap between sarson, methi, bathua and palak, and between bajra, makki and ragi, across the week.
Which other winter foods deserve a place?
Several quieter winter foods do as much as the famous five. Carrots, especially the red Delhi variety, are rich in beta-carotene, though gajar halwa buries that under sugar and khoya. Methi, bathua, palak and radish leaves are cheap, iron- and folate-rich greens. Shakarkandi, roasted on street carts, gives fibre and carotenoids for modest calories. Peanuts, guava, oranges and kinnow are at their best and cheapest. In the south and west, ragi supplies calcium and Gujarat's undhiyu packs a dozen winter vegetables into one pot. Eating a range of these through the season does more than eating any one of them in quantity.
Can winter superfoods protect you from pollution and colds?
Not in any proven, specific way. Diets rich in vegetables and fruit are linked with better long-term health, and deficiencies of vitamin C, zinc or iron can weaken immune defences, so correcting a poor diet helps. But no trial shows that eating more amla or til prevents colds, and antioxidant pills have not been shown to protect people from air pollution. Amla does not neutralise smog. Vitamin D, which many Indians lack, is not supplied in useful amounts by any of these foods.
Who should be careful with these foods?
A few groups need adjustments. People with diabetes should count gur, til laddoo, gajar halwa and chikki as sweets, not health foods. Anyone taking warfarin should keep their intake of vitamin K-rich greens such as sarson and methi steady from week to week, rather than swinging between none and a large bowl, and mention big dietary changes to the doctor managing the medicine. People with advanced kidney disease may have potassium limits that affect greens, shakarkandi and oranges, and should follow their renal team's advice. Sesame allergy, though uncommon, can be serious. And anyone using amla or millet powders to manage a diagnosed condition should do so alongside, never instead of, medical treatment.
A week of winter eating
A realistic winter week does not need all five foods every day. Two or three bajra or makki rotis a week in place of wheat, with dal and a green sabzi, covers the millet. Saag, methi or bathua can appear on three or four days, cooked with a teaspoon of ghee each time. A fresh amla or a guava most mornings covers vitamin C. A tablespoon of til sprinkled on salad or sabzi, or one small laddoo after lunch on a couple of days, gives the sesame without a sugar load. Gur can replace sugar in tea, in the same small amount. A bajra khichdi with moong dal makes an easy one-pot dinner.

Studying the chemistry behind the claims
Most superfood claims rest on real compounds, such as carotenoids in greens, polyphenols in amla, lignans in sesame, then stretch them past what the evidence supports. Telling the two apart needs an understanding of what these compounds do, how much survives cooking, and what trials in people have found. The short version
Winter foods are worth eating, but for ordinary reasons. Bajra gives fibre and some iron, better absorbed with vitamin C at the same meal. Sarson and other greens are excellent; go easy on the butter. Til brings calcium and good fats in a calorie-dense package, so keep portions small. Gur is sugar with trace minerals and should be treated as sugar. Amla covers a day's vitamin C, but has little strong evidence beyond that. Eat a range of seasonal vegetables and fruit, pair iron foods with vitamin C, keep tea away from meals, and do not expect any of them to prevent colds or cancel out polluted air.
