India has one of the highest rates of anaemia in the world in a cuisine full of iron-rich foods. That contradiction is the whole story, and absorption explains it.

Iron-rich Indian foods, and why eating them is not enough

The Indian paradox

Indian cuisine is not short of iron. Ragi, bajra, sesame, jaggery, dals, green leaves and dried fruit all carry meaningful amounts. And yet anaemia remains one of the country's largest nutritional problems, affecting women and adolescent girls in particular at rates that would be considered a public health emergency almost anywhere.

The explanation is not that people are failing to eat iron. It is that a predominantly plant-based diet delivers iron in the form the body absorbs least well, alongside compounds that further reduce absorption, and often accompanied by tea at exactly the wrong moment.

So this article is arranged accordingly: first the sources, then the far more important part about getting the iron out of the food and into you.

The two kinds of iron

Haem iron occurs in animal foods — meat, liver, poultry, fish. It is absorbed relatively efficiently and its absorption is not much affected by what else is on the plate.

Non-haem iron occurs in plant foods and is the dominant form in most Indian diets. It is absorbed considerably less efficiently, and — crucially — its absorption is strongly influenced by everything eaten alongside it. That sensitivity is a problem and an opportunity: it means the same food can deliver several times as much iron depending on how it is eaten.

Indian sources worth knowing

Grains and millets. Ragi is the standout and is one of the better plant sources in the Indian repertoire. Bajra, jowar and amaranth also contribute meaningfully, as does whole wheat.

Pulses and legumes. Every dal contributes, with the darker pulses and whole grams generally carrying more. Soya is notably high. Because pulses are eaten daily in most Indian households, they supply a large share of total intake simply through volume.

Green leafy vegetables. Amaranth leaves, drumstick leaves, fenugreek leaves, mustard greens, spinach and colocasia leaves. Worth noting that spinach — the vegetable most associated with iron in popular belief — also contains compounds that limit absorption of its own iron, so it is a reasonable source rather than the exceptional one folklore claims.

Seeds and nuts. Sesame, particularly black sesame, along with pumpkin seeds, flaxseed and cashews. Sesame is a genuinely underused source in modern Indian eating, and the traditional til laddoo made with jaggery pairs two sources.

Jaggery and dried fruit. Jaggery contributes some iron and, unlike refined sugar, is not empty. Dates, raisins, dried figs and apricots all contribute.

Non-vegetarian foods. Liver is by a distance the richest source available. Red meat, and to a lesser extent poultry and fish, provide haem iron with its absorption advantage.

What actually determines absorption

This section matters more than the list above.

Vitamin C, which can transform the outcome

Vitamin C eaten in the same meal substantially increases absorption of non-haem iron. This is the single highest-return habit available and it costs nothing.

Practically: lemon squeezed over dal or sabzi. Amla in any form. Tomato in the preparation. Guava, orange or a citrus fruit with the meal rather than hours later. A salad with the meal instead of before it. Coriander and green chilli, both of which contribute.

The traditional habit of finishing a meal with a slice of lemon was doing something.

Tea and coffee, which do the opposite

Polyphenols in tea and coffee bind iron and markedly reduce its absorption. Tea taken with or immediately after a meal is one of the most effective ways to waste the iron you just ate.

The fix is timing rather than abstinence. Leave an hour either side of a main meal. For households where tea accompanies every meal by habit — which is a great many — this single change can matter more than adding any food.

Calcium, at the same meal

Calcium competes with iron for absorption. A large glass of milk or a substantial serving of curd alongside an iron-rich meal reduces the iron you take up. This is not a reason to avoid dairy, which matters for other reasons, but it is a reason to separate the main dairy serving from the main iron-rich meal where you can.

Phytates, and the traditional methods that reduce them

Whole grains, pulses and seeds contain phytates that bind minerals including iron. Indian cooking already contains the countermeasures, which is a genuinely elegant piece of traditional food science:

  • Soaking pulses and grains before cooking
  • Sprouting, which reduces phytates considerably
  • Fermenting — idli and dosa batter, dhokla, traditional fermented preparations
  • Roasting and dry-heating seeds and grains

A sprouted moong salad with lemon is a better iron delivery system than the same moong boiled and eaten with tea.

Cast iron cookware

Cooking acidic foods in iron vessels does transfer some iron into the food. The traditional iron kadhai was contributing to intake, and this is one of the few pieces of food folklore with a real mechanism behind it.

Who is most at risk in India

Menstruating women and adolescent girls, because of monthly losses combined with diets that are often lower in both quantity and quality than those of other household members. Pregnant and postpartum women, whose requirements rise substantially. Young children in the weaning period. Strict vegetarians and vegans who have not thought about absorption. And people with chronic blood loss from any cause, which is a medical matter first.

A necessary boundary

Anaemia is a medical diagnosis and iron deficiency is only one of its causes. Persistent fatigue, breathlessness, unusual pallor or heavy menstrual bleeding are reasons to see a doctor and have blood tested, not reasons to eat more spinach and hope.

Iron supplements should be taken on medical advice. Iron overload is genuinely harmful, some people have conditions that make supplementation dangerous, and self-prescribing high-dose iron is not a benign experiment. The four habits worth changing

If you take nothing else from this:

  1. Put a source of vitamin C in every meal that carries iron. Lemon, tomato, amla, a citrus fruit.
  2. Move tea and coffee away from mealtimes by about an hour either side.
  3. Soak, sprout or ferment pulses and grains rather than cooking them straight.
  4. Separate the main dairy serving from the main iron-rich meal.

None of these adds a food, costs money or requires anything unfamiliar. All four together can change how much iron a diet actually delivers far more than adding another iron-rich ingredient to a meal that was already wasting most of it.

A day built the right way

To make it concrete, here is the same food eaten well rather than badly.

Poorly constructed: ragi porridge with milk for breakfast, tea immediately after. Rice, dal and spinach for lunch, with curd. Tea and biscuits at four. Chapati and sabzi for dinner.

The iron is all there. Most of it is lost. The milk with the ragi competes for absorption, the tea straight after breakfast blocks what remains, the spinach's oxalates limit its own contribution, the curd at lunch competes again, and the four o'clock tea sits close enough to be unhelpful.

Well constructed: ragi porridge with jaggery and a few soaked almonds, tea an hour later. Rice, dal, a drumstick-leaf or fenugreek sabzi with tomato, lemon squeezed over the dal, curd moved to the evening. Roasted chana and a guava at four. Chapati, sabzi and a sprouted moong salad with lemon at dinner.

Same household, same budget, largely the same shopping. The second version delivers considerably more iron because the enhancers are present and the inhibitors have been moved rather than removed.

That is the whole discipline: nobody has to give anything up, and the sequence does the work. For anyone planning around a household rather than an individual, a balanced Indian diet plate sets out the same principle across all the nutrients rather than just this one.
