Whole masoor (lentil): nutrition per 100 g
Per 100 g, whole brown masoor gives 299 kcal, 22.5 g protein, 16.8 g dietary fibre and 7.57 mg iron, according to IFCT 2017. Its iron ranks 4th of 14 pulses and its folate, 132 micrograms, ranks 14th of 197 foods. Keeping the brown seed coat on is what gives sabut masoor more fibre and folate than the split orange dal.
About whole masoor (lentil)
Whole masoor is the lentil with its brown or greenish-khaki skin still on. It holds its shape when cooked and has an earthier taste than the soft orange dal made from it. IFCT 2017 records it as masur dal in Hindi and Urdu, mosur in Bengali, mysore paruppu in Tamil, misur pappu in Telugu, masur bele in Kannada, saboot masari dal in Punjabi, masura in Odia and Sanskrit, and musuroo in Nepali.
Punjab and Uttar Pradesh cook sabut masoor ki dal slowly with onion, garlic and garam masala, and Maharashtra makes akkha masoor usal or amti, sometimes in the fiery Kolhapuri style. In Bengal whole lentils go into thick, homely dals, and across the north they are sprouted for salads and chaat. Because they keep their form, whole lentils also suit pulao and mixed-vegetable dishes where split dal would turn to mush.
IFCT 2017 tests two seed colours. Yellowish whole lentils have 22.9 g protein, 16.7 g fibre, 7.91 mg iron and 77 mg calcium per 100 g, against 22.5 g, 16.8 g, 7.57 mg and 76 mg for brown, so they are effectively interchangeable.

Whole masoor has 7.57 mg iron per 100 g, 4th of 14 pulses and 26th of 242 foods in IFCT 2017. 100 g of whole masoor meets about 40 per cent of a man's daily iron and 26 per cent of a woman's, whose requirement is higher.

Fibre from the seed coat
At 16.8 g dietary fibre per 100 g, it ranks 4th of 14 pulses and 18th of 256 foods. The brown skin carries much of this fibre, which the split dal leaves behind.

Folate and B vitamins
Whole masoor gives 132 micrograms of folate, 0.4 mg thiamine, 0.22 mg riboflavin and 0.46 mg vitamin B6 per 100 g. The folate meets about 44 per cent of a man's need, and riboflavin ranks 3rd among pulses.

It has 22.5 g protein and only 0.6 g fat per 100 g, the lowest fat of the 14 pulses. The protein covers about 42 per cent of a man's daily requirement.

- Sabut masoor dal: soaked lentils pressure-cooked and finished with an onion, garlic, tomato and garam masala tadka.
- Akkha masoor usal: Maharashtrian whole lentils cooked dry with onion, coconut and kanda lasun masala.
- Sprouted masoor chaat: sprouts tossed with onion, cucumber, lemon and chaat masala.
- Masoor pulao: whole lentils and rice cooked together with whole spices and fried onions.
- Lentil and vegetable soup: whole masoor simmered with carrot, spinach and tomato for a thick winter soup.

Before you plan around it
Whole masoor takes longer than the split dal. Soaking for a couple of hours shortens cooking and makes it gentler on the stomach. The seed coat that adds fibre and folate also carries phytate and tannins, which reduce iron absorption; sprouting the lentils and adding tomato, lemon or raw onion to the finished dish both help. Folate is lost into cooking water, so keep the liquid rather than draining it. People with kidney disease on a potassium limit should check portions with a dietitian, since whole lentils carry 756 mg potassium per 100 g.

Is whole masoor better than masoor dal?
Whole masoor keeps its seed coat, so it carries more fibre and folate. Per 100 g in IFCT 2017, it has 16.8 g fibre and 132 micrograms of folate. The split dal cooks faster and is softer, so both have a place in the week.
How much iron is in whole masoor?
IFCT 2017 lists 7.57 mg iron per 100 g of whole brown masoor and 7.91 mg for the yellowish kind. That is about 40 per cent of a man's daily requirement. Lemon or tomato in the dish helps absorption.
Do you need to soak whole masoor?
It is not essential, but soaking for a couple of hours cuts cooking time, gives an even texture and reduces gas. Whole masoor softens much faster than rajma or chana, so it suits a weeknight.
Is whole masoor good for people with diabetes?
Whole masoor's 16.8 g fibre and 22.5 g protein per 100 g slow digestion, which helps in a balanced meal. It still has 48.5 g carbohydrate per 100 g. If you have diabetes, agree lentil portions with your doctor or dietitian.
