Drumstick leaves (moringa): nutrition per 100 g

Per 100 g, fresh drumstick leaves give 67 kcal, 6.4 g protein, 8.2 g fibre, 314 mg calcium and 108 mg vitamin C, according to IFCT 2017. Their 17542 micrograms of beta-carotene ranks 1st of 160 foods in the tables, ahead of every other leaf, root and fruit. Riboflavin ranks 3rd of 241 foods, and vitamin B6 is unusually high for a vegetable.

About drumstick leaves (moringa)

Moringa oleifera, the drumstick tree, grows in backyards from Tamil Nadu to Odisha and Gujarat. It tolerates drought, regrows quickly after lopping, and gives two foods: the long pods for sambar and the small, round, feathery leaflets cooked as a green. IFCT 2017 records names in 13 languages, among them murungai keerai in Tamil, muringa ela in Malayalam, nuggeyele in Kannada, mulaga akulu in Telugu, sajna pata in Bengali, saragwa na pan in Gujarati and shevaga pan in Marathi.

The leaves are stripped from their thin stalks, which is the slow part, and cooked quickly. Tamil homes make murungai keerai poriyal with coconut or stir them into adai batter. Kerala has muringa ela thoran and a leaf curry with dal. In Odisha and Bengal, sajana saga is fried with garlic and eaten with rice, and in recent years dried moringa powder has moved into thepla, chilla and smoothies far from the tree's home.

    Moringa leaves carry 17542 micrograms of beta-carotene per 100 g, the highest value in IFCT 2017. The body turns beta-carotene into vitamin A as needed, which supports vision, especially in dim light. Cooking with a little oil improves absorption.

    Vitamin C well above the daily need

    100 g of fresh leaves gives 108 mg vitamin C, 8th of 130 foods. That is 135 per cent of a man's daily requirement and 166 per cent of a woman's, though long cooking destroys a good share.

    Protein, fibre and calcium

    At 6.4 g protein and 8.2 g fibre per 100 g, moringa ranks 2nd and 3rd among leafy vegetables. Its 314 mg calcium ranks 22nd of 242 foods, about 31 per cent of the adult requirement.

    B vitamins and omega-3

    Riboflavin at 0.45 mg ranks 3rd of 241 foods, and vitamin B6 at 0.87 mg covers 36 per cent of a man's requirement. The 446 mg of omega-3 ALA per 100 g is the highest among leafy vegetables.

How drumstick leaves (moringa) is eaten

  • Murungai keerai poriyal: leaves stir-fried with shallots, dried red chilli and fresh coconut until just wilted.
  • Murungai keerai adai: a handful of leaves stirred into a coarse lentil and rice batter before the pancakes go on the tawa.
  • Muringa ela thoran or parippu curry in Kerala: leaves cooked with coconut, or simmered into moong or toor dal.
  • Sajana saga in Odisha: leaves fried with garlic and dried chilli in mustard oil, eaten with pakhala.
  • Moringa thepla or chilla: a spoonful of dried leaf powder or a handful of fresh leaves mixed into the batter or dough.

Before you plan around it

Fresh moringa leaves are an everyday food, and eating them in a poriyal or dal is not a concern for healthy adults. Dried moringa powders and capsules are different: they are far more concentrated, quality varies between brands, and they are often sold with health claims that go well beyond the evidence. People taking medicines for diabetes, blood pressure or thyroid, and pregnant women, should ask their doctor before taking concentrated moringa supplements. The leaves also hold 479 micrograms of vitamin K1 per 100 g, relevant to anyone on warfarin.

Is moringa high in vitamin A?

Moringa leaves are the richest source of beta-carotene in IFCT 2017, with 17542 micrograms per 100 g, ranking 1st of 160 foods. The body converts beta-carotene to vitamin A according to need, so the leaves are a good dietary source without the risk of excess that comes from preformed vitamin A supplements.

How much protein is in moringa leaves?

Fresh drumstick leaves have 6.4 g protein per 100 g, 2nd among leafy vegetables in IFCT 2017 and about 12 per cent of a man's daily requirement. That is good for a green, but a dal, curd or egg in the same meal will supply far more.

Can moringa leaves be eaten every day?

A normal kitchen portion of cooked leaves can be part of daily meals for most people. Moderation matters more with concentrated powders and capsules. Anyone with a medical condition or on regular medicines should check with a doctor before taking moringa as a supplement.

Is moringa powder as good as fresh leaves?

Drying concentrates most minerals and fibre, so a spoonful of powder carries more than a spoonful of fresh leaves. Vitamin C and some carotene are lost in drying and storage, though, and quality varies. IFCT 2017 figures on this page are for fresh leaves only.
