Indian foods and nutrients: the complete guide

Indian diets are typically adequate in energy and often short on protein, iron, calcium and vitamin D. Absorption matters as much as intake, because plant sources are affected by what they are eaten with. Traditional cooking methods such as soaking, sprouting and fermenting exist to address exactly that.

The problem with a food list

Most nutrition advice in India is a list: eat these for iron, these for protein, these for calcium. Follow it faithfully and you can still end up deficient, which is why India carries very high rates of anaemia in a cuisine full of iron-rich food.

The missing piece is bioavailability — how much of a nutrient your body actually takes up, which depends on the form it arrives in, what it is eaten alongside, and how the food was prepared. Indian cooking already contains the countermeasures, in the form of soaking, sprouting, fermenting and the traditional pairing of foods. They were mostly not understood as nutrition science, and they have mostly been abandoned as kitchens have modernised.

Energy: what a plate actually contains

Almost every calorie table is published per 100 grams, which is the correct scientific unit and useless at a dining table where nobody weighs anything. Carbohydrate quality, and why the glycaemic index misleads

Glycaemic index is the most quoted and least understood number in Indian diet advice. It ranks a food eaten alone in a fixed carbohydrate quantity — three assumptions that are all false at a real meal.

Protein, the nutrient Indian diets most often lack

The common claim is that Indian vegetarian protein is incomplete. That is largely a red herring — cereals and pulses complement each other perfectly well across a day, and dairy, soya and eggs are complete on their own.

The real difficulty is volume. Protein arrives diluted in a great deal of carbohydrate, so reaching a meaningful target from dal alone means eating uncomfortably and calorically excessively. The solution is to concentrate protein at every meal rather than add another serving of the same thing.

Iron, and why eating it is not enough

Plant iron is absorbed poorly, and its absorption is strongly affected by everything on the plate. Vitamin C in the same meal increases it substantially; tea and coffee with a meal markedly reduce it; calcium competes with it; and phytates in whole grains and pulses bind it unless soaked, sprouted, fermented or roasted.

Which means four habits — a vitamin C source in every iron-rich meal, tea moved an hour away from meals, pulses soaked or sprouted, and dairy separated from the main iron meal — change how much iron a diet delivers far more than adding another iron-rich ingredient. Calcium, and the vitamin D that decides whether you keep it

Calcium advice defaults to dairy, which is unhelpful for the large share of Indians who are lactose intolerant, cannot afford it, or do not eat it. The traditional methods, and why they were doing real work

Four techniques appear throughout Indian cooking, in every region, in preparations that predate any understanding of the chemistry. All four increase the nutrition a meal actually delivers, and all four are being quietly abandoned as kitchens speed up.

Soaking. Pulses, grains and rice left in water before cooking. Reduces phytates, which bind iron, zinc and calcium, and improves digestibility. The commonest reason people find pulses heavy is that they were cooked straight from the packet.

Sprouting. Moong, chana, moth. Reduces phytates further, increases some vitamin content, and makes protein easier to absorb. A cup soaked on Sunday evening supplies a week of easy additions.

Fermenting. Idli and dosa batter, dhokla, kanji, curd. Improves mineral availability, adds beneficial organisms, and pre-digests some of the starch. The southern breakfast is a fermentation system that happens to taste good.

Dry-roasting. Seeds, grains, flours. Improves keeping quality, reduces some anti-nutrients, and makes ground seeds more digestible — which is why sesame in a chutney delivers more than sesame swallowed whole.

None of this was designed as nutrition science. It was arrived at through generations of noticing what worked, and the chemistry was worked out much later. Which is worth remembering when a food trend claims to have discovered something: the Indian kitchen has a long record of being right for reasons it could not yet explain, and a shorter record of abandoning those practices for convenience.

What has actually changed in Indian diets

The modern Indian nutritional picture is not one of scarcity. It is a country carrying two problems at once — persistent undernutrition and micronutrient deficiency in some populations, alongside rapidly rising diabetes, fatty liver and cardiovascular disease in others, frequently within the same city and sometimes the same household.

What drove the change was a shift in the composition of the plate rather than its size: more refined grain and less coarse, more oil, more sugar, more packaged food, fewer pulses per person, fewer millets, and far less of the soaking and fermenting described above. Portion sizes rose while physical activity fell.

Understanding that is what turns a food list into judgement, because it tells you which changes matter most for a given household rather than applying the same advice to everyone.
