Protein powder is sold as though muscle were impossible without it. For most people eating three reasonable meals it is a convenience food, and the tub on the shelf may not even hold what its label says.

Protein Powder: Do You Need It, How It Is Made, and How to Pick One

Protein powder now sits in pharmacies, supermarkets and gym counters across India, and the question of whether you need it usually arrives with a salesperson attached. The honest answer depends on what you already eat, and for many people the gap a powder is meant to fill is smaller than they assume.

This guide covers who genuinely benefits, how the powders are made, the main types, and how to read a label so that you pay for protein rather than filler. It does not rank brands, and the section on labelling explains why that would be unwise.

Do you need protein powder at all?

Most people do not. A powder supplies protein, and protein from food works exactly as well in the body. Adults with a healthy appetite who include a protein food at each meal, such as dal, curd, paneer, eggs, fish, chicken or soy, can usually meet their needs without a scoop. The first step is to know your own target, which the protein calculator estimates for you, and then to compare it honestly with a few days of what you actually eat.

Who genuinely benefits from protein powder?

People whose food struggles to reach their target. That includes older adults with small appetites, who are at risk of losing muscle; vegetarians whose meals are built mostly on cereals; athletes with high requirements during hard training; and people recovering from surgery or illness, where the clinical team may recommend a supplement. People with chewing or swallowing difficulty may also find a drink easier than a plate. In each case the powder fills a measured gap. It does not replace meals, and it is not required to build muscle.

How is whey protein made?

Whey is the watery liquid left behind when milk is curdled to make cheese or paneer, and for a long time much of it was thrown away. Today it is clarified and passed through fine membranes, in steps called microfiltration and ultrafiltration, which hold back the protein while letting much of the water, lactose and minerals through. The concentrated liquid is spray-dried into powder, and flavourings, sweeteners and emulsifiers are added. Concentrates keep more lactose and fat; further filtering produces isolates with a higher share of protein.

How are plant protein powders made?

By separating protein from the rest of the seed or grain. Soy protein isolate starts with defatted soy flakes; the protein is dissolved in water, separated from fibre and sugars, then recovered and dried. Pea protein is made in a similar way from dried yellow peas, and rice protein usually from brown rice, often using enzymes to break down the starch. Many plant products blend pea with rice because their amino acids complement each other, pea bringing lysine and rice bringing relatively more methionine.

What are the main types of protein powder?

Whey, casein, soy, pea and blends. Whey is digested quickly and is rich in leucine, the amino acid that most strongly switches on muscle building. Casein, the other milk protein, forms curds in the stomach and releases amino acids more slowly. Soy is complete and suits vegetarians and vegans. Pea is dairy-free and usually blended with rice. Concentrate, isolate and hydrolysate differ less than the marketing around them suggests.

How much protein should a good scoop contain?

Check the label for grams of protein per scoop and the scoop weight, then divide one by the other. A 30 g scoop delivering 24 g of protein is 80 per cent protein, typical for a whey concentrate, and isolates run higher. A lower ratio means more of what you pay for is carbohydrate, fat, flavouring or thickener. Mass gainers are deliberately low in protein and high in sugar and calories, and should not be confused with protein powders at all.

What is amino spiking, and why does it matter?

It is the practice of adding cheap free amino acids, such as glycine or taurine, to inflate the protein figure. Standard laboratory methods estimate protein from total nitrogen, and these added amino acids contain nitrogen, so the test reads higher than the real, complete protein inside. Look for a full amino acid profile on the label and for glycine, taurine or similar compounds listed separately in the ingredients. A whey product with an unusually high glycine figure deserves suspicion.

Which labels and licences should you check?

In India, protein powders sold as health supplements fall under FSSAI's regulations for health supplements and nutraceuticals. A legitimate pack carries a 14-digit FSSAI licence number, the manufacturer's or importer's name and address, a batch number and dates. Read the ingredient list for sugar, maltodextrin, added herbs or stimulants you did not ask for. Independent testing, where an outside laboratory has checked protein content and contaminants, adds reassurance that a licence number alone cannot, and competitive athletes should look for testing against banned substances.

Reading a tub before you pay for it

Five checks, in the order that saves the most money.

  1. Work out the protein per scoop

    Divide the grams of protein by the scoop weight. A 30 g scoop giving 24 g is 80 per cent protein, typical of a whey concentrate. Isolates run higher, and a lower ratio means you are buying filler.

  2. Look for the signs of amino spiking

    Cheap free amino acids such as glycine or taurine carry nitrogen, so they inflate a protein figure measured from total nitrogen. An unusually high glycine number on a whey product deserves suspicion.

  3. Check the licence and the traceable details

    A legitimate pack carries a 14-digit FSSAI licence number, the manufacturer's or importer's name and address, a batch number and dates.

  4. Read the ingredient list properly

    Sugar, maltodextrin, added herbs or stimulants you did not ask for all belong in the decision, and a mass gainer is deliberately low in protein and high in sugar.

  5. Prefer products with independent test results

    An outside laboratory checking protein content and contaminants adds what a licence number alone cannot, and competitive athletes should look for testing against banned substances.

Are protein supplements in India accurately labelled?

Not always. A 2024 analysis of 36 protein supplements sold in India, published in the journal Medicine, reported that most did not contain the protein their labels claimed, and that some contained contaminants. It was one study of a limited sample, and it cannot tell you about any particular tub on a shelf today. What it does show is that a label figure should not be taken on trust, which is why independent test results and a manufacturer you can trace are worth more than bold packaging.

Can protein powder be harmful?

For healthy adults using sensible amounts of a clean product, serious harm is unlikely. Indian liver specialists have reported cases of liver injury linked to bodybuilding supplements, most often products with added herbal extracts or undeclared ingredients rather than plain protein. Digestive complaints are more common, since lactose in whey concentrate, sweeteners and gums can bring bloating. Is protein powder different for women?

The protein itself is identical; women need no special formula. Products marketed to women often add collagen, iron, biotin or herbal extracts and charge more for them, sometimes with less protein per scoop. How much protein powder should you take?

Usually one scoop a day, delivering 20 to 30 g of protein, is enough to close a typical gap. Total daily protein matters more than timing, and spreading protein across meals works better than one enormous shake. Taking two or three scoops on top of a diet that already meets its target adds calories and cost without extra benefit. Mixing a scoop into milk adds several grams more, which suits someone gaining weight and is unnecessary for most others.

Can ordinary food do the same job as a shake?

Often, yes. A bowl of curd with roasted chana, a paneer or egg bhurji, a glass of milk with a small handful of nuts, or soya chunks folded into a pulao can each deliver roughly 12 to 20 g of protein. These cost less per gram of protein than most powders and bring fibre, calcium or iron along with them. A shake wins on speed and portability, which is a real advantage for some people and irrelevant for others.

The short answer

Most people who meet their protein needs from meals do not need powder. It earns its place when appetite, age, diet or training make food fall short. If you buy one, work out protein per scoop, watch for added glycine or taurine, avoid unnecessary sugar and herbs, confirm the FSSAI licence number and prefer products with independent test results, because in India the label alone has not always told the truth.
