Gaining weight is arithmetic before it is anything else. To add tissue you have to supply more energy than you spend, and the size of that surplus decides both how fast you gain and how much of the gain is muscle rather than fat. This page gives the numbers: how many kilocalories a kilogram costs, what surplus produces what rate, and how to find your own starting point rather than borrowing someone else's.

How many calories does it take to gain 1 kg?

Roughly 7,000 to 7,700 kilocalories above maintenance for a kilogram of body tissue, and the range is wide because the tissue is mixed. A kilogram of pure fat stores about 7,700 kilocalories. Muscle stores far less per kilogram, because it is largely water. Real weight gain is fat, muscle, glycogen and the water bound to it in some proportion, so the effective cost of a kilogram sits below the textbook fat figure, and it varies with training. Treat 7,000 as a working number for planning, not a law.

What daily surplus gives what rate of gain?

Divide the cost of a kilogram by the days you are willing to take. The table below is that arithmetic, using 7,000 kilocalories per kilogram.

A 250 kilocalorie daily surplus gains roughly 0.25 kg a week, or one kilogram a month. This is the slowest sensible rate and the one that adds the highest proportion of lean tissue.

A 500 kilocalorie daily surplus gains roughly 0.5 kg a week, or two kilograms a month. This is the rate most gaining plans aim at, and the one this site's charts are built around.

A 750 kilocalorie daily surplus gains roughly 0.75 kg a week. Achievable, but the share arriving as fat rises noticeably.

A 1,000 kilocalorie daily surplus gains roughly one kilogram a week. Most people cannot eat this consistently, and those who can usually find the composition disappointing.

Arithmetic only. The surplus you can hold for a month beats the one that looks fastest on paper.

What is a lean bulk surplus?

Between 200 and 400 kilocalories a day, paired with resistance training. The term describes a deliberately small surplus chosen to add muscle while limiting fat, on the reasoning that muscle can only be built so fast and energy beyond that ceiling has nowhere useful to go. It works, and it is slow: a kilogram a month rather than two. The trade is between speed and composition, and there is no setting that gives you both.

How do you find your maintenance calories?

Estimate it, then correct it against the scale, because every equation is a starting guess. Prediction formulas put most sedentary Indian adults somewhere between 1,600 and 2,200 kilocalories, but individual variation around those numbers is large enough that the estimate is only a first draft. Use the TDEE calculator to get the draft, eat at that figure for two weeks, and weigh yourself weekly. If the weekly average has not moved, that is your maintenance. If it fell, your maintenance is higher than the estimate. Everything else on this page is built on that one number, so it is worth the fortnight.

Setting your own starting number

Everything on this page rests on maintenance, so it is worth measuring rather than borrowing from someone of the same weight.

  1. Get a draft figure

    Run the TDEE calculator. Prediction formulas put most sedentary Indian adults between 1,600 and 2,200 kilocalories, which is a first guess and not an answer.

  2. Eat at it for a fortnight

    Hold that intake for two weeks and weigh weekly. A weekly average that has not moved is your maintenance. One that fell means the estimate was too low.

  3. Add the surplus you can hold

    250 kilocalories a day for the leanest gain, 500 for the rate most plans use. Pick the one you can actually eat every day, not the quickest one.

  4. Protect what the gain is made of

    Put 1.2 to 1.6 grams of protein per kilogram of body weight into the day, so the surplus has something to build with rather than only to store.

  5. Judge it after three weeks

    Weigh weekly, measure the waist monthly. If weight is climbing and the waist is climbing faster, take 200 to 300 kilocalories back off the day.

Maintenance scales roughly with body weight, so a starting surplus can be expressed the same way. These are estimates for a lightly active adult and a starting point rather than a prescription.

45 kg. Maintenance around 1,600 to 1,800 kilocalories. Gaining target 2,100 to 2,300.

55 kg. Maintenance around 1,800 to 2,050. Gaining target 2,300 to 2,550.

65 kg. Maintenance around 2,050 to 2,300. Gaining target 2,550 to 2,800.

75 kg. Maintenance around 2,300 to 2,550. Gaining target 2,800 to 3,050.

Two people at the same weight can differ by several hundred kilocalories, which is why the fortnight of weighing matters more than the row you happen to sit on.

How much protein should the surplus contain?

Between 1.2 and 1.6 grams per kilogram of body weight a day if you are training, and the surplus should not come entirely from carbohydrate and fat. Protein at the low end of that range is enough to support the tissue you are trying to add; above roughly 2 grams per kilogram there is little further benefit for this purpose. For a 60 kg person that is 72 to 96 grams, which an Indian vegetarian plate reaches only if paneer, curd, dal and whole grams are all doing work. Set your own figure with the protein calculator.

Why is the scale not moving on a surplus?

Almost always because the surplus is smaller than you think, and occasionally because something medical is in the way. People consistently underestimate portions and forget liquids, so an intended 500 kilocalorie surplus is frequently 150. Weigh food for a week rather than estimating, and count the tea, the milk and the oil. If a genuinely measured surplus produces no change over three to four weeks, that is worth a doctor rather than another article: thyroid disease, coeliac disease, diabetes and inflammatory bowel conditions all present as difficulty gaining.

Does the type of calorie matter for gaining?

For the number on the scale, no. For what that number is made of, yes. A surplus made of biscuits and a surplus made of milk, dal and paneer both add weight, and they do not add the same weight. Protein supports lean tissue; fat and carbohydrate supply the energy that makes the surplus possible. The practical version is that fat is the easiest lever for adding calories without adding volume, protein is the constraint that decides composition, and both matter more than any single food. How fast is too fast?

Above roughly one kilogram a week for most people, and the sign is not the scale but the waist. Rapid gain is achievable and mostly fat, and it tends to arrive centrally, which is the pattern most associated with metabolic risk. Measure your waist monthly alongside the weekly weight. If weight is rising and the waist is rising faster, the surplus is too large and cutting it by 200 to 300 kilocalories a day usually corrects the balance without stopping progress.

How does this compare with losing weight?

The arithmetic is symmetrical, the difficulty is not. A deficit and a surplus of the same size move the scale at similar rates in theory, but appetite works against you in both directions: a deficit makes you hungry, and a surplus makes you full. That is why gaining plans lean on energy-dense foods and drinks while losing plans lean on volume and fibre.
